Racing at altitude when you train at sea level
At race elevations like Denver's, endurance pace genuinely slows. The physiology is not negotiable, and the runners who struggle most are the ones who refuse to adjust their goal time. Here's how to race high, honestly.
You signed up for a race in Denver, or Flagstaff, or Mexico City, and you train at sea level. First: the race will be harder, and pretending otherwise is the classic mistake. Second: with a few honest adjustments, it can still be a great day.
What altitude actually does
At elevation, barometric pressure is lower, so each breath delivers less oxygen to your blood, and endurance running is fundamentally an oxygen-delivery sport. Exercise physiology has documented this for decades (it was studied intensively around the 1968 Mexico City Olympics): aerobic capacity drops measurably at altitudes above roughly 1,500 m / 5,000 ft, and the deficit grows with elevation. Denver sits at about 1,600 m, right where the effect becomes something you can feel.
Two useful details. Short, explosive efforts are barely affected; thinner air actually helps sprinters. And the effect on a 5K is smaller than on a marathon, because the longer and more purely aerobic the event, the more the oxygen shortfall matters.
Set an honest goal time
For a sea-level runner racing around Denver's elevation, expect an endurance pace penalty in the low single-digit percentages: commonly a few percent for events from the 10K up, less for a 5K. On a two-hour half marathon, a 3% adjustment is roughly three and a half minutes. The precise number varies by person and event. The direction never does.
The practical version: start the race noticeably easier than goal effort, check in at the first third, and negotiate up from there. At altitude, going out too fast punishes you sooner and harder than it does at home, because recovering from an early surge is itself oxygen-limited.
Above ~1,500 m / 5,000 ft, sea-level runners should expect endurance race pace to slow by a few percent, with the penalty growing with both elevation and race distance. Adjust the goal time before the gun, start conservatively, and hydrate more than usual. Mountain air is dry as well as thin.
The dry-air problem nobody budgets for
High-elevation air isn't just thin. It's dry, and you lose extra water simply breathing it (more air moved per minute, less moisture in it). Many runners arrive, feel fine, and quietly dehydrate for 48 hours before the start. Drink steadily from the day you land, add electrolytes if you'll be there more than a day, and treat the pre-race dinner normally: familiar, carb-forward, nothing heroic.
Timing your arrival
Full acclimatization takes weeks you probably don't have, so the standard advice for working athletes is to arrive either well before (two weeks or more, rarely practical) or just before: landing a day or so ahead and racing before the rougher phase of adjustment settles in. What you shouldn't do is arrive four or five days out expecting to adapt. That's long enough to feel the altitude and not nearly long enough to benefit.
And afterwards: recovery at altitude is slower for the same reason racing is harder. Keep the next couple of days genuinely easy, keep drinking, and log the race for what it was: an honest hard effort under a handicap, which is its own kind of fitness.
